How to touch your toes, squat and get the splits

A toe touch is the whole posterior chain plus the spine, a deep squat is usually governed by the ankle, and the splits run into hip bone shape that no hold will move. Each goal has a constraint and a reading that tracks it. What this cluster will not do is print a date for yours, because nobody has that data.

Most people arrive at mobility with a shape in mind. How to touch your toes is the commonest of them, followed by sitting in a deep squat, getting the splits, and pressing something overhead without arching. This cluster takes those goals seriously — they are good goals, they are trainable, and having one is the single best predictor of whether anybody keeps doing this.

What it will not do is put a date on yours. Not because we are being coy, but because nobody has the data. The trials that underpin stretching run four to twelve weeks, mostly on young healthy volunteers, mostly on hamstrings, and mostly report group means. The distance from a group mean over eight weeks to when will I, personally, get my palms flat is longer than any programme selling a countdown will admit.

What this cluster gives you instead is better: for each goal, the constraint that actually governs it, the reading that tracks it, and a method that produces your own timeline from your own two numbers.

How to touch your toes

The most searched goal and the most misunderstood, because almost nobody is limited by the thing they are stretching.

A forward fold is the whole posterior chain plus the spine: hamstrings, glutes, calves, and how much flexion your lower back and hips are willing to give. Two people can stop at the same height for entirely different reasons, and the person stretching their hamstrings when their limit is hip flexion will make slow progress and conclude they are simply built wrong.

The measurement caveat is published. Mayorga-Vega and colleagues meta-analysed the sit-and-reach family in the Journal of Sports Science & Medicine in 2014 and found moderate validity for hamstring extensibility and low validity for lumbar extensibility. The fold is a decent hamstring test and a poor spine test, and it is worth knowing which one you are taking.

The dose is also published, and it is smaller than people expect. Bandy and Irion, in Physical Therapy in 1994, found that 30 seconds of static hamstring stretching beat 15 and matched 60 over six weeks. Their 1997 follow-up found one 30-second hold a day matched three. Grade: solid but narrow — young healthy adults, one muscle group, six weeks.

So the honest prescription is unglamorous: a modest hold, most days, across weeks, applied to whichever part of the chain is actually short — and a way of finding out which part that is. Take the reading first. The toe touch test scores five bands from a hand-span short of the floor to palms flat, 10 to 95, on the same scale Limber uses in the app. It takes about a minute and needs nothing.

The deep squat

The second-commonest goal, and the one most likely to be limited by something you cannot stretch.

A full squat with the heels down needs ankle dorsiflexion, hip flexion with some rotation, and enough spinal position to keep you balanced over your feet. The ankle is the constraint most people have and the one nobody measures. Macrum and colleagues, in the Journal of Sport Rehabilitation in 2012, artificially restricted dorsiflexion in healthy people and watched the squat change immediately: less knee travel, more forward lean, altered muscle activation. That is a controlled demonstration that the ankle governs the shape above it.

The hip is the constraint some people have and cannot move. Frank and colleagues, reviewing imaging of people without symptoms in Arthroscopy in 2015, found cam-type hip morphology in roughly a third of asymptomatic volunteers and over half of asymptomatic athletes. Where bone meets bone, the joint stops. Stance width and foot angle change what a given hip can do; holding a stretch longer does not.

One warning about the squat as a screen, because it is used as one everywhere. Moran and colleagues' 2017 systematic review in the British Journal of Sports Medicine found that Functional Movement Screen composite scores have limited value for predicting injury. A deep squat is a useful goal and a useful reading. It is not a verdict on how well you move or how likely you are to get hurt.

The splits, and what we will not claim

The front splits and the middle splits are legitimate goals, they are trainable by adults, and the evidence base under any specific programme is close to nonexistent. There is no randomised trial telling you how long a front split takes. There are coaching traditions, plenty of anecdote, and a category of apps happy to sell a countdown.

So here is the thing this site refuses to do, stated plainly: we will not print a date for your splits. Not in an article, not in an app screen, not in a tool.

And here is a related admission, because the same rule applies to our own product. Limber's engine has a splits goal, and its programme library lists an eight-week front-splits track and a ten-week middle-splits track that are not drawn. The move catalogue holds 56 stretches today, which is not enough graded hip-flexor and adductor material to build eight or ten honest weeks out of. The app says so on the screen, names the shortfall, and gives those two tracks no tap target at all rather than shipping a repeat and calling it a progression. When the catalogue is deep enough, they will be built. Until then, saying they exist would be the same lie the countdown is.

What we can say is what the constraints are — hip extension and hamstring length for the front, adductor length and hip rotation for the middle — and how to track them. What a tool can honestly return is a spread rather than a day: an honest splits timeline takes your gap to the floor, which split, your age band and how often you train, and answers in six-week training blocks and a wide range of months. Overhead

The quietest of the four goals and the one with the clearest anatomy: getting an arm straight overhead needs the shoulder, the shoulder blade and the thoracic spine, and if the third is missing the lower back arches to finish the job. Timelines, and how to make your own

The reason nobody can give you a date is worth stating precisely, because it is not vagueness — it is a specific gap in the literature.

Stretching trials tell you that a group of people, on average, gained some range over some weeks. They do not tell you the variance between individuals, they rarely follow anyone past twelve weeks, and they almost never measure a shape like the splits. Your rate depends on where you are starting, your bone shape, your age, what else you train, and how consistent you are — none of which the trials controlled for.

So the honest method is a projection built from your own readings, and it is what Limber does:

  • Take a reading. That first one is kept as your datum — the mark everything else is measured from.
  • Work, and leave the measurement alone for weeks rather than days.
  • Re-test on a fixed interval. Limber's default is 21 days, adjustable to 14 or 28.
  • Draw the line through your last two readings, and be conservative about it. The app damps the drift by 0.7, caps it at 4 points a week, and never projects more than 8 weeks ahead — because a straight line drawn through two points and extended to Christmas is a fantasy with arithmetic on it.

Age, and whether adults can still change

Range does decline with age, and it does still respond to training. Stathokostas and colleagues reviewed flexibility training in older adults in the Journal of Aging Research in 2012 and found range improved with training across the studies — while noting that the evidence for carry-over into everyday function was much weaker than the evidence for the range gain itself.

Grade: reasonably solid for the range gain, thin for what the range gain buys you. That is worth sitting with. Adults get more flexible. What that improvement does for your life is less well established than the improvement itself, and anyone claiming otherwise is filling in a gap.

The rate probably is slower than it was at 16, the ceiling is probably lower, and neither of those makes the work pointless. Can adults become flexible is the article.

Plateaus, and why they are usually real

Progress in range is front-loaded. It arrives fastest in the first weeks and slows, which fits the tolerance explanation set out in mobility, measured: your nervous system's judgement about how far is safe moves quicker than your anatomy does.

It also reverses. Willy and colleagues, in the Journal of Orthopaedic & Sports Physical Therapy in 2001, stopped a hamstring stretching programme and watched the gains disappear over the following weeks. Range is a state you maintain, not a possession you acquire.

A plateau, then, is usually one of three things: you have reached a structural ceiling, you have stopped doing enough to hold what you had, or you are measuring noise — comparing a warm evening reading to a cold morning one and seeing a flat line that is not there. Only one of those needs a new plan. The flexibility plateau works through telling them apart, and the answer always starts with two readings taken the same way.

One rule that outranks every goal here

Goals are where people push, so this cluster states the limit in the same words the app uses. A stretch, never sharp pain. Mild discomfort is the working range; anything sharp, electric, burning or numb is not a stretch and is a signal to ease out of the position rather than to breathe through it. Pinching at the front of a hip is a stop, not a target.

And a goal is never a reason to work around a symptom. Pain that persists, pain that radiates down a limb, numbness, weakness, or pain that followed a fall or an injury is a matter for a clinician who can examine you — not for a longer hold and not for a web page. Nothing here diagnoses anything and nothing here is treatment.

Questions

How long does it take to touch your toes?

Nobody can tell you, and any programme that puts a number on it is guessing. What the evidence supports is that measurable range changes appear within the first few weeks of consistent stretching and slow after that. What it does not support is a date for a specific person and a specific shape. Take a reading now, re-test in three weeks, and draw your own line through the two numbers — that estimate is worth more than anyone else's promise.

Why can I not touch my toes even though I stretch my hamstrings?

Most likely because your hamstrings are not the limit. A forward fold is the hamstrings, the glutes, the calves, and how much flexion your hips and lower back will give. If you are stretching one link of a four-link chain, progress will be slow and it will not be your fault. Work out which part stops first — a seated fold, a supine leg raise and a standing fold all load the chain differently and their disagreement is informative.

Can an adult learn the splits?

Adults do get into the splits, and there is no trial that tells you how long it takes or how likely it is for you. Hip bone shape sets a genuine ceiling for some people, and that ceiling is invisible until you meet it. It is a reasonable goal to hold loosely: work the constraints, measure them, and let the readings tell you whether the plan is producing anything.

Does Limber have a splits programme?

Not today, and the app says so. The engine has a splits goal, and the front-splits and middle-splits tracks are listed as not drawn, because the move catalogue does not yet hold enough graded hip-flexor and adductor material to build eight or ten honest weeks. Publishing a repeat and calling it a progression is what we are refusing. The tests, the score and the record are free and work now; the two tracks arrive when there is something real behind them.

Is a deep squat a sign I move well?

It is a reading, not a verdict. It reflects ankle dorsiflexion, hip shape and hip range, and proportions — and the screening tools built on movements like it have not predicted injury well. Moran and colleagues' 2017 review in the British Journal of Sports Medicine found the Functional Movement Screen's composite score has limited predictive value. A deeper squat is a good goal for its own sake.

How do I know I have hit a real plateau?

By comparing readings taken the same way, weeks apart, in the same conditions — not by how the stretching felt. Range drifts with warmth and time of day by more than a few weeks of training typically changes it, so an apparent plateau is often two readings taken under different conditions. If three properly matched readings across six to nine weeks have not moved, that is a real plateau and the plan needs changing.
