Almost everybody who asks how long to hold a stretch gets told thirty seconds, and thirty seconds is a reasonable default. It is worth knowing where the number came from, because the trial that produced it studied one muscle group in young adults over six weeks, and at least one population it does not describe has been identified in print.
The short version: thirty seconds for most adults, sixty if you are over 65, and repeating the hold three times does not beat doing it once.

How long to hold a stretch
Bandy and Irion published the trial in Physical Therapy in 1994. Fifty-seven adults aged 20 to 40, hamstrings, five days a week for six weeks, randomised to 15 seconds, 30 seconds, 60 seconds or no stretching.
Thirty seconds beat fifteen. Sixty did not beat thirty. Both 30 and 60 beat doing nothing.
That is the whole basis of the number you have been given a thousand times. It is a good trial — randomised, controlled, adequately powered for what it asked — and it is one muscle group, one age band, one duration of programme. Every guideline that says "hold for 30 seconds" is standing on it, usually without saying so.
Grade: solid but narrow.
Where 30 seconds came from
It is worth being precise about what "thirty seconds beat fifteen" means, because it is often reported as though shorter holds do nothing.
Fifteen seconds still produced gains in the trial. It produced fewer gains than thirty. And the difference between thirty and sixty was not detectable. So the shape of the finding is a plateau: there is a duration below which you are leaving range on the table, and above which you are spending time for nothing measurable.
Where exactly that plateau sits for a shoulder, a hip flexor or an ankle, nobody has established. The hamstring is the most-studied muscle group in the flexibility literature by a wide margin, and it is studied because it is easy to measure, not because it is representative.
Sixty seconds, if you are older
The most useful qualification to the thirty-second rule is also the least quoted.
Feland and colleagues, writing in Physical Therapy in 2001, ran the same style of trial in adults aged 65 and over: 15, 30 and 60 seconds of hamstring stretching, six weeks. In that population 60 seconds was clearly better than 30, and 30 better than 15. The plateau moved.
The American College of Sports Medicine's 2011 position stand in Medicine & Science in Sports & Exercise reflects this, recommending 10 to 30 seconds for most adults and 30 to 60 for older adults.
Why the difference is not settled. Slower tissue response, different baseline range and different starting tolerance are all plausible. What is established is the practical instruction: if you are over 65, hold for a minute. Flexibility by age covers what else changes with age and what does not.
Repetitions add nothing
Bandy, Irion and Briggler ran the follow-up in Physical Therapy in 1997, with 93 people over six weeks. One 30-second hold a day against three. One 60-second hold against three.
One matched three, in both comparisons.
This is the single most cost-saving finding in the field and it is almost never repeated. It means the standard prescription — three sets of thirty seconds per muscle — has no support over one set of thirty, on hamstrings, over six weeks.
It also means that if you are short of time, the thing to cut is repetitions, not muscles. One hold on four areas beats three holds on one.
The acute exception
There is one situation where hold duration matters for a different reason: immediately before a maximal effort.
Behm, Blazevich, Kay and McHugh reviewed the acute effects in Applied Physiology, Nutrition, and Metabolism in 2016 and put the practical threshold around 60 seconds per muscle group. Below that, the performance decrement from static stretching is trivial. Above it, it becomes measurable — Simic, Sarabon and Markovic's 2013 meta-analysis in the Scandinavian Journal of Medicine & Science in Sports found roughly five per cent off maximal strength.
So the same 60 seconds that is optimal for building range in an older adult is the point at which acute performance starts to suffer if you go straight from the stretch into a heavy set. Those are different situations, not a contradiction. Blazevich and colleagues showed in Medicine & Science in Sports & Exercise in 2018 that the decrement disappears when the stretching sits inside a full dynamic warm-up. What about very long holds
There is a small and genuinely interesting literature on doses far larger than anything above — holds measured in minutes and daily totals measured in hours, usually with a splint or an orthosis rather than a person holding a position.
Warneke and colleagues, in Frontiers in Physiology in 2022, had participants stretch the calf for an hour a day for six weeks using a splint, and reported changes in muscle thickness and strength as well as range — the kind of structural change that ordinary stretching doses have repeatedly failed to produce.
Read it for what it is: one laboratory, one muscle, a device, and an hour a day. It is not a prescription and it is not evidence that your 30-second hold does the same thing more slowly. What it does suggest is that the "stretching does not change tissue" conclusion may be a conclusion about dose rather than about stretching. A dose you can actually run
Putting the whole of the above into something you can do this evening:
- 30 seconds per position, or 60 if you are over 65.
- One hold, not three, unless you have time to spare.
- Three or four positions, chosen for the areas you actually care about.
- Most days, or two to three days a week if that is what survives.
- Firm stretch, never sharp. A hold you have to brace against is too deep, and it is not more effective for being unpleasant.
- Breathe out into it. Limber runs an exhale-biased breath clock — four seconds in, six out — for the practical reason that people hold their breath in a deep position and holding your breath makes you tense.

Where the evidence is weak
Everything that is not a hamstring. The duration trials are overwhelmingly hamstring trials. Shoulders, hips and ankles are assumed to behave the same way, and that assumption has not been tested properly.
The 15-second cut-off. One trial, one population. It is entirely possible that shorter holds accumulate perfectly well if you do more of them, and the 1997 repetition finding cuts against that, and neither has been resolved.
Very long holds. Promising, tiny literature, extreme protocols. Do not build a plan on it.
Anything about symptoms. Hold duration has not been shown to resolve a painful problem. Pain that radiates into a limb, numbness, weakness, symptoms that followed a fall or an injury, or back pain with fever, unexplained weight loss or a change in bladder or bowel control all need a clinician who can examine you. Should a stretch hurt?
No. The target sensation is a firm stretch you can breathe through, not something you brace against. Sharp, electric or numb sensations mean ease out immediately, and a position that produces them is not a stretch you should be taking. Persistent pain in a position is a reason to see a clinician, not to hold for longer.
