Stretching before or after a workout: the order

Move before, hold after. The acute cost of long static stretching before a maximal effort is about 5 per cent of strength and power, it appears at around 60 seconds of holding per muscle group, and putting the same stretching inside a full dynamic warm-up removes it. None of this prevents injury.

Stretching before or after a workout is one of the few arguments in this subject with a clean answer, and it is usually given badly. The short version is: move before, hold after. The long version is more interesting, because the cost of getting it wrong is smaller than the internet believes and the way to remove that cost entirely has been demonstrated in a trial.

This page gives the measured numbers, the threshold below which none of it matters, and what Limber actually does with the order inside a session.

The short answer

  • Before: move through the ranges you are about to use. Keep any holds short.
  • After, or on its own day: long holds. This is where range work belongs.
  • The acute cost of long static stretching before a maximal effort is about 5 per cent of strength and power.
  • It appears around 60 seconds of holding per muscle group and is trivial below that.
  • Put the same stretching inside a full dynamic warm-up and the impairment disappears.
  • None of this changes soreness, and none of it prevents injury.

Two different jobs

A warm-up and a stretch are trying to do different things, and most of the confusion comes from treating them as one activity performed at two times of day.

A warm-up raises tissue temperature, gets blood moving and rehearses the pattern you are about to perform. It is preparation for the next hour.

A stretch buys range. Range work is a slow adaptation measured over weeks: six weeks in most of the trials, with a dose of about 30 seconds a hold. Whether you take it at eight in the morning or nine at night makes no difference to what it builds.

Once you separate those, the ordering rule stops being a rule of thumb and becomes obvious. You warm up before the thing you are warming up for. You buy range whenever you have the time to spend on it. Warm-up versus stretching takes that apart at length.

The confusion is understandable, because a long hold does make a joint feel looser immediately, and looser feels like readiness. It is not. What the lasting gain appears to be is a change in tolerance rather than in tissue: Konrad and Tilp ran six weeks of stretching in Clinical Biomechanics in 2014, confirmed the range gain, then measured the muscle and the tendon and found neither changed detectably. Magnusson and colleagues framed it the same way in the Journal of Physiology in 1996, and Weppler and Magnusson set out the full case in Physical Therapy in 2010. Grade: reasonably solid. A tolerance is built by repeating the position over weeks, and it arrives whether or not a workout follows it.

The cost, measured

Simic, Sarabon and Markovic meta-analysed the acute effects in the Scandinavian Journal of Medicine & Science in Sports in 2013. Static stretching immediately before a maximal effort reduced strength, power and explosive performance by a small amount, on the order of 5 per cent.

Behm and Chaouachi had reviewed the same territory in the European Journal of Applied Physiology in 2011, covering both static and dynamic stretching, and reached a compatible picture: static holds before performance carry an acute cost, dynamic work does not.

Grade: solid. This is one of the better-settled findings in the whole field, replicated across labs and effort types.

Five per cent is real and it is not a catastrophe. For a one-rep attempt or a sprint start it is worth avoiding. For a set of ten at a working weight it is inside the noise of how you slept.

The threshold: 60 seconds

Behm and colleagues, reviewing the acute effects in Applied Physiology, Nutrition, and Metabolism in 2016, put a practical threshold on it. The impairment shows up at around 60 seconds of stretching per muscle group within a session. Below that, the effects are trivial.

Grade: solid.

That single number resolves most of the argument. Thirty seconds on a hip flexor before you squat is not a problem. Four minutes of holding each leg before a sprint session is. Almost nobody stretching casually before training crosses the threshold, which is why the finding sounds more alarming in print than it is in a gym.

Stretching before or after a workout

The rule, written out.

Before. Dynamic work through the ranges the session will use — the same joints, the same directions, no end-range hanging. If you want a hold before training, keep it under about half a minute per muscle group and do something dynamic afterwards.

After. Long holds, as long as you like. Nothing you do at the end of a session interferes with a session that has finished. Thirty seconds is the supported floor from Bandy and Irion in Physical Therapy in 1994, and their 1997 follow-up found one hold a day matched three.

On its own. The best slot of all, because nothing competes with it. Thomas and colleagues found in the International Journal of Sports Medicine in 2018 that total weekly stretching time is what tracks the gain, not how you cut it up. Grade: solid, and narrow — mostly young healthy adults, mostly hamstrings, six-week windows.

The one thing the order does not decide is whether it works. A stretch taken at the wrong moment still buys range. It just costs you a little on the effort that follows.

The rescue, demonstrated

Then the result that lets everyone stop worrying.

Blazevich and colleagues, in Medicine & Science in Sports & Exercise in 2018, embedded static stretching inside a full dynamic warm-up and measured athletic performance afterwards. There was no impairment. The decrement in the earlier studies came from stretching and then walking straight to the test. Warm up properly after the holds and it is gone.

Grade: solid for the rescue.

So the honest instruction is not "never stretch before training". It is: if you are going to hold something before training, do the warm-up after the holds rather than before them.

What it will not do either way

Two expectations the order will not rescue.

Soreness. Herbert, de Noronha and Kamper's Cochrane review, updated in 2011, pooled the trials of stretching for post-exercise muscle soreness and found an effect on the order of one to two points on a hundred-point scale. Herbert and Gabriel had reached the same place in the BMJ in 2002. Grade: solid, and disappointing. Does stretching help DOMS has the full version.

Injury. Lauersen, Bertelsen and Andersen pooled the randomised injury-prevention trials in the British Journal of Sports Medicine in 2014. Strength training reduced sports injuries to under a third and overuse injuries to about half. Stretching showed no significant protective effect. Grade: reasonably solid. Moving the stretching to a different point in the day does not change that.

If pain rather than stiffness is what brought you here, the order of your routine is not the question. Pain that persists, wakes you at night, radiates down a limb or arrived with a specific incident belongs with a clinician who can examine you.

What the app does with order

Limber's session shape is fixed and it follows the same rule.

Warm-up first. One dynamic move, or two on a longer session. Only 18 of the 56 moves in the catalogue are warm-up-eligible, and every one of them is dynamic — one repetition per breath cycle rather than a hold.

Then the main block, built from your readings, your equipment and your flagged movements, with a reason code on every pick.

Then a downshift, always last. Only three moves in the whole catalogue are downshift-eligible: Child's Pose, Supine Twist and Happy Baby. Default holds run 30 to 60 seconds, with the hamstring positions at 40 to 45.

Two honest notes. A five-minute routine skips the warm-up entirely and runs all-gentle instead, on the grounds that five minutes cannot afford a preamble. And the contract-relax protocol is barred from the warm-up under every setting.

There is also a pre-workout state drawn in the code: 45 minutes before a training hour, the day would flip and offer a short priming routine beside the main one. Nothing in the build writes that training hour, so nobody can reach it — and the routine it would hand you is a five-minute one, which by the engine's own rule has no warm-up block in it. Drawn, unreachable, and not yet right. It is described here as a sketch, not a feature.

Where to start

Take a reading before you move anything around. The toe touch test reads the posterior chain in five bands in about a minute, and the Range Score composes what you have measured into one number over four of five stations, leaving the fifth blank rather than guessing it.

Then put your holds after training or in their own slot, move before, and stop worrying about the five per cent. Mobility for lifters applies the rule to a barbell, and the rest of the cluster sits under mobility for training.

Questions

Is it bad to stretch before a workout?

Only mildly, and only if you hold for a long time. Long static holds immediately before a maximal effort cost about 5 per cent of strength and power, and the threshold where that appears is roughly 60 seconds of holding per muscle group. Below it the effect is trivial, and a proper dynamic warm-up after the holds removes it entirely.

Should I stretch after every session?

Only if you want the range or you enjoy it. Stretching after training does not reduce soreness by any amount you would notice, and it does not prevent injury. What it does is put time in a lengthened position, which over weeks is what raises range, and the end of a session is a convenient slot with nothing competing for it.

How long should I hold a stretch after training?

Thirty seconds is the supported floor and there is little evidence that longer buys more. One hold a day matched three a day in the trial that compared them, and across a week the total accumulated time tracks the gain better than the length of any single hold. Limber's defaults sit at 30 to 60 seconds, with the hamstring positions at 40 to 45.

Can I stretch before lifting if I warm up afterwards?

Yes, and that is exactly what the 2018 trial tested. Static stretching placed inside a full dynamic warm-up produced no measurable impairment of athletic performance, so the sequence that matters is holds first, warm-up sets second, heavy work last. Going straight from a long hold to a maximal attempt is the version that costs you.

Does the order change how much range I gain?

No. Range adaptation is measured over weeks and depends on total time spent at length, not on where in the day that time falls. A hold before training builds the same range as a hold after it. The only thing the order decides is whether the effort in between is slightly blunted.

Does Limber know whether I have trained today?

No. The app writes a finished session to Health and never reads a workout back, so it cannot tell whether you have been to the gym. Its session shape is fixed regardless: a dynamic warm-up, a main block chosen from your readings, and a downshift at the end, with the reason for every pick shown.
