Mobility for runners is the biggest search in this cluster, and it is a good place to start, because running is the sport where the standard advice has been tested most and held up least. This cluster covers what four sports actually ask of your range, and it leads with the three findings that decide almost everything else — because they are inconvenient, they are well replicated, and the category tends to leave them out.
The three, up front:
- Stretching has not been shown to prevent injuries. Strength training has.
- Long static stretching immediately before an explosive effort has a small acute cost — and it disappears inside a proper warm-up.
- Stretching does very little for soreness.
None of those means stop stretching. They mean stop expecting the wrong things from it, and put the expectation where the evidence actually is.
Does stretching prevent injury
The best answer comes from Lauersen, Bertelsen and Andersen in the British Journal of Sports Medicine in 2014. They meta-analysed randomised controlled trials of exercise interventions for preventing sports injuries, and separated the interventions by type. Strength training reduced sports injuries to under a third, and overuse injuries to almost half. Stretching showed no significant protective effect. Proprioception and multi-component programmes came somewhere between.
That was not a lone result. Pope and colleagues had randomised 1,538 army recruits to stretch or not stretch before exercise, published in Medicine & Science in Sports & Exercise in 2000, and found no reduction in injury. Herbert and Gabriel reached the same conclusion in the BMJ in 2002, reviewing stretching before and after exercise for soreness and injury risk.
Grade: reasonably strong and consistent. Randomised trials, several of them large, pointing the same way over two decades.
Two honest caveats. Most of these trials studied stretching immediately around a session, not a sustained programme of range work over months, which is a different intervention nobody has properly tested. And "injury" is a crude outcome that lumps a hamstring tear together with shin pain. So the finding is not "range does not matter" — it is "stretching before you train has not been shown to keep you healthy, and lifting has". Does stretching prevent injury is the long version.
Before, after, or not around training
The performance question has a cleaner answer than it is usually given.
Simic, Sarabon and Markovic meta-analysed the acute effects in the Scandinavian Journal of Medicine & Science in Sports in 2013 and found that static stretching immediately before maximal effort reduces strength, power and explosive performance by a small amount. Behm and colleagues, reviewing the field in Applied Physiology, Nutrition, and Metabolism in 2016, put the practical threshold at around 60 seconds per muscle group — shorter holds have trivial effects.
Then the finding that rescues it. Blazevich and colleagues, in Medicine & Science in Sports & Exercise in 2018, embedded static stretching inside a full dynamic warm-up and found no impairment of athletic performance. The decrement in the earlier studies came from stretching and then going straight into the test. Warm up properly afterwards and it is gone.
Grade: solid for the acute effect, solid for the rescue. This is one of the better-settled areas in the whole field.
The practical rule that falls out:
- Before training: move, don't hold. Dynamic work through the range you are about to use. If you do hold something — a hip flexor before a squat session, say — keep it short and do something dynamic after it.
- After training, or on its own: long holds, as long as you like. This is where the range work belongs.
- A warm-up and a stretch are not the same job. Warm-up versus stretching and stretching before or after a workout take that apart properly.
Soreness
Herbert, de Noronha and Kamper's Cochrane review, updated in 2011, pooled the trials of stretching for muscle soreness after exercise. The effect was small enough to be practically meaningless — on the order of a point or two on a hundred-point soreness scale.
Grade: solid, and disappointing. It is a well-conducted review of a well-studied question with a clear answer.
Stretching after a hard session may still be worth doing. It is pleasant, it is a downshift, and it is time spent at end range, which is what actually moves your range. Just do not do it for the soreness. Does stretching help DOMS is the article.
Mobility for runners
Running is a small-range, high-repetition sport. It does not demand much range; it demands that a modest range be produced thousands of times without the stride collapsing.
There is a finding here that surprises people. Craib and colleagues, in Medicine & Science in Sports & Exercise in 1996, measured flexibility and running economy in sub-elite male distance runners and found the less flexible runners were the more economical ones. The proposed explanation is elastic return — a stiffer tendon stores and gives back more energy per stride.
Grade: weak. Cross-sectional, small, one population, and it shows an association rather than an effect of training. It is not a reason to avoid stretching, and it is a very good reason to stop believing that more flexibility must make you a better runner.
What running actually asks for: enough hip extension to get behind you, enough ankle dorsiflexion to absorb a landing, and calves and hamstrings that tolerate the volume. Mobility for runners and post-run stretches cover it; the underlying anatomy is in hips and legs.
Lifters
Lifting is the opposite: large ranges under load, where the position must be held rather than passed through.
This is where the active-range argument from mobility vs flexibility matters most. Stretching into a squat you cannot hold under a bar buys you nothing. Squat depth is governed by ankle dorsiflexion — Macrum and colleagues showed in the Journal of Sport Rehabilitation in 2012 that restricting it immediately changes the squat — and by hip shape, which is not a tissue property. Overhead position is governed by thoracic extension at least as much as by the shoulder, which is the whole argument of shoulders and upper back.
And there is a reason lifters need less stretching than they are told: Afonso and colleagues' 2021 meta-analysis in Healthcare found strength training and stretching produced comparable range gains, on a small and varied set of trials. Loading a muscle through a long range does much of what stretching it does. Deficit work, full-range training and paused positions are range work that also makes you stronger.

Cyclists and climbers: thin evidence
Two sports with obvious demands and almost no sport-specific research, so this cluster reasons from the demands and says that it is reasoning.
Cyclists spend hours with the hip flexed, the thoracic spine flexed and the neck extended — the same three positions a desk produces, at higher volume and with force behind them. Hip extension and thoracic extension are the obvious counterweights. There is no good trial showing that stretching them improves cycling performance or reduces cycling injuries. Cyclist hip flexors says so.
Climbers need shoulder range in positions that most training never visits, and hip range for high steps and drop knees. The injury literature in climbing is dominated by fingers and shoulders, and it is largely descriptive rather than interventional. Finger pain, especially a pop or sudden pain at a pulley, is an assessment matter and not a mobility matter — see a clinician who works with climbers. Climbers' shoulder mobility is written with that boundary in it.
Mobility for HYROX is in the same category: a sport with clear demands and no literature of its own, written as reasoning rather than as evidence.
What Limber does, and what it cannot
This is the section where a mobility app is normally at its least honest, so here is the plain version.
Limber cannot see the training you did. Health data goes one direction only: the app writes a finished session to Health, and it never reads one back. There is no automatic post-run routine, no readiness read from a wearable, and no session that leads with the areas you just trained.
The strange part is that the engine could. It has the machinery to bias tonight's routine toward the areas a run or a ride loads, with a reason code attached. Nothing in the app can tell it what you trained, so that machinery has never run on a real workout. A gate with nothing behind it is still a promise with nothing behind it, so the capability is not listed, not sold and not implied — here or on the price screen.
There are also no sport packs and no pain protocols. They are on the plan. They do not exist in the build, and the paywall does not charge for them.
What does work today: you pick the areas and the time you have, the engine builds a routine from your readings, your equipment and any movements you have flagged as off-limits, and it tells you why each move is in there. Flagged movements are provably excluded from generation rather than merely discouraged — which is the feature reviewers of other apps in the category most often ask for.

Where to start
Take a reading before you change anything. The toe touch test reads the posterior chain — the line that takes the load in running and hinging — in about a minute, in five bands, on the same scale Limber uses. The rest of the battery is being cut and appears in the instrument case as each one is finished.
Then, if you take one thing from this cluster: the intervention with the best evidence for keeping athletes healthy is strength training, and the best reason to stretch is that you want more range. Those are two different goals and they deserve two different justifications.
Questions
Should I stretch before running?
Not with long static holds immediately before you start — meta-analyses show a small acute cost to strength and power, with the practical threshold around 60 seconds per muscle group. Dynamic movement through the ranges you are about to use is the better warm-up. If you want long holds, put them after the run or in a session of their own, where they do not interfere with anything.
Does stretching prevent injuries?
The evidence says no, and the same evidence says something else does. Lauersen and colleagues' 2014 meta-analysis in the British Journal of Sports Medicine found strength training cut sports injuries to under a third and overuse injuries to about half, while stretching showed no significant protective effect. Most of those trials tested stretching around a session rather than sustained range work over months, which nobody has properly studied.
Will stretching help my sore legs after a hard session?
Barely. Cochrane's review of stretching for post-exercise soreness found effects of about a point or two on a hundred-point scale — small enough to be practically meaningless. Stretch after training because you want the range and because the downshift is pleasant, not because you expect the soreness to lift.
Does being more flexible make me a faster runner?
There is no good evidence that it does, and one well-known finding points the other way: Craib and colleagues reported in 1996 that less flexible sub-elite distance runners were more economical, probably because of elastic return. That study is small, cross-sectional and one population, so do not over-read it either. Range you need for the movement, yes. Range beyond that, for its own sake, is a goal rather than a performance lever.
Can Limber build a session around the workout I just did?
No. The app writes a finished session to Health and never reads one back, so it cannot tell what training you did, and no routine is built from it. You choose the areas and the time you have, and the engine builds from your readings, your equipment and your flagged movements, showing the reason for each move it picked. When automatic training awareness is built, it will be listed then and not before.
I have pain when I train. Should I stretch it?
Not as a first move. Sharp, electric or numb sensations are not a stretch and are a signal to ease out. Pain that persists, radiates down a limb, comes with weakness, or follows a specific injury is a reason to see a clinician who can examine you rather than to work through a routine. Nothing on this site diagnoses or treats anything.
