Post run stretches: what they are good for

Stretching after a run does almost nothing for soreness, one to two points on a hundred in the pooled trials, and has not prevented injury in the randomised ones. What it does is put you at end range for a few minutes, which over weeks is how range is built. The slot works because nothing follows it, not because you are warm.

Post run stretches are the most-searched routine in running and the one with the widest gap between what people expect and what the evidence supports. They will not shorten your recovery. They will not keep you from getting injured. They will not make tomorrow's legs feel fresh.

What they will do is put you at end range for a few minutes at a moment when you are warm and already standing there, which over weeks is how range is built. That is a smaller claim than the category makes and it is the one this page will defend. Below: six positions, the app's own hold lengths, and the two findings that set the expectation.

The short answer

  • A run loads the calf, the hamstring, the hip flexor and the glute. Those are the positions.
  • Thirty seconds is the supported floor; Limber holds these at 40 to 60 seconds.
  • Stretching does almost nothing for soreness — one to two points on a hundred.
  • Stretching has not been shown to prevent running injuries.
  • Warm is a good time to stretch because you are already there, not because warmth changes the adaptation.
  • Do it if you want the range or you enjoy it. Both are honest reasons.

What a run leaves behind

An hour of running is roughly ten thousand landings. Each one asks the calf to absorb and return load, the hamstring to control the swinging shin, the hip flexor to be closed and reopened, and the glute to hold the pelvis level. Nothing in that goes near end range, but all of it accumulates.

So the areas a run makes you aware of are predictable, and they are the ones below. Whether stretching them changes anything about how they feel tomorrow is the part the evidence answers badly, and it answers it below rather than at the end.

Post run stretches, six positions

These are Limber's own moves, with the hold lengths the app uses.

Three things are worth reading off that list.

Two calf positions, not one. The straight knee loads the upper calf; the bent knee shifts it to the deeper muscle that crosses only the ankle. A runner who does one and not the other has stretched half the calf. Calf tightness has the anatomy.

Four are taken per side. A forward fold gives one answer for both legs and hides any difference between them. If your two calves disagree, only the single-side positions will show it.

Two are flagged for contract-relax. M051 and M003 are among the seven moves in the 56-move catalogue marked PNF-capable. Only one of the two can actually receive it: the engine also requires the move itself to sit at level 2 or above, and M003 is a level 1. That protocol is barred from a warm-up and is offered on a rest day only — rest day mobility has the exact gate.

The instruction for all six is the same. Work to a mild stretch, never at sharp pain, and breathe out longer than you breathe in. Come out of anything that pinches rather than pushing through it.

Not for soreness

Herbert, de Noronha and Kamper's Cochrane review, updated in 2011, pooled the trials of stretching for muscle soreness after exercise. The effect was of the order of one to two points on a hundred-point soreness scale. Herbert and Gabriel had reported the same conclusion in the BMJ in 2002, covering stretching before and after exercise together.

Grade: solid, and disappointing. A well-conducted review of a well-studied question with a clear answer.

One to two points on a hundred is not a difference you can feel. If the reason you stretch after a run is that tomorrow's stairs are unpleasant, the literature says plainly that this is not the lever. Does stretching help DOMS is the long version.

Not for injury

Lauersen, Bertelsen and Andersen pooled the randomised injury-prevention trials in the British Journal of Sports Medicine in 2014. Strength training reduced sports injuries to under a third and overuse injuries to about half. Stretching showed no significant protective effect. Pope and colleagues had randomised 1,538 army recruits to stretch or not before exercise, in Medicine & Science in Sports & Exercise in 2000, and found no reduction in injury.

Grade: reasonably solid and consistent.

For the calf specifically, Radford and colleagues reviewed the trials of static calf stretching in the British Journal of Sports Medicine in 2006: pooled, it produced a statistically significant increase in ankle dorsiflexion of a few degrees, which the review itself called of questionable clinical importance.

So a post-run calf stretch buys a few degrees of ankle range and no demonstrated protection. Timmins and colleagues' prospective work in elite footballers, in the same journal in 2016, found the modifiable hamstring-injury risk factors were short biceps femoris fascicles and weak eccentric knee flexors — not flexibility. If injury is what brought you here, the evidence points at loaded eccentric work.

Pain that persists after a run, that arrived suddenly, that radiates down a limb, that comes with numbness or weakness, or that is worse at rest is a matter for a clinician who can examine you rather than for a routine. Nothing here diagnoses anything.

The dose, and the order

Bandy and Irion, in Physical Therapy in 1994, gave 57 people with limited hamstring range 15, 30 or 60 seconds of static stretching, five days a week for six weeks. Thirty seconds beat fifteen. Sixty did not beat thirty. Their 1997 follow-up, with 93 people, found one 30-second hold a day matched three a day. Thomas and colleagues pooled the chronic trials in the International Journal of Sports Medicine in 2018 and found that total weekly stretching time is what tracks the gain.

Grade: solid, and narrow. Young healthy adults, mostly one muscle group, six-week windows.

The working rule: 30 seconds is the floor, most days beats one long session, and past about a minute in a position you are spending time rather than buying range. Limber's 40 to 60 seconds sits above the tested floor without pretending longer is better.

There is a reason after a run is a good slot, and it is not the warmth. It is that nothing competes with it: the acute cost of long static holds only matters if a hard effort follows, and after a run nothing does. Stretching before or after a workout sets that out properly.

The two readings that matter

Two of Limber's five instruments read exactly what a run loads.

The knee-to-wall test measures ankle dorsiflexion in centimetres, one side at a time: 2 cm reads 15 on the app's scale, 6 cm reads 55, 10 cm reads 85. It is the only reading in the battery given in real units, and one centimetre is worth 5 to 10 points, so take it carefully and take it the same way each time.

The toe touch test reads the posterior chain in five bands — 10, 35, 60, 75, 95. It is a fold, so it reads the hamstrings, the calves, the glutes and how far your lower back will flex, all at once, and the page says so rather than pretending it isolates a muscle.

Take both, write the date beside them, stretch for six weeks, then take them again. Two of your own numbers is the only comparison worth anything here.

What the app does after a run

Nothing automatic, and the reason is worth printing.

Limber cannot see your run. Health data goes one direction: the app writes a finished session and never reads a workout back. The engine holds a designed rule that a run should lead the evening with hamstrings, calves and ankles, and hip flexors, inside an 18-hour window. That rule has never had an input, because nothing feeds it. It is a drawn gate with nothing behind it, and a gate with nothing behind it is not a feature.

Thirty-four of the 56 moves carry a running tag, and nothing in the build reads that tag either. It is parsed into the engine's model and never consulted during selection.

What works today: you choose the areas — calves and ankles, hamstrings, hip flexors, glutes — and the minutes you have, and the engine builds from your readings, your equipment and your flagged movements, naming the reason for each pick. Questions

Should I stretch after every run?

Only if you want the range or you like doing it. Stretching after a run has been tested against soreness and against injury and produced almost nothing for either, so those two reasons do not hold up. What is left is that a few minutes at end range, repeated most days over weeks, is how range is built, and the end of a run is a convenient slot with nothing competing for it.

How long should I hold each stretch after running?

Thirty seconds is the supported floor and there is little evidence that longer buys more. In the trial that compared 15, 30 and 60 seconds over six weeks, 30 beat 15 and matched 60, and a later trial found one hold a day matched three. Limber holds these positions for 40 seconds, with the downshift at 60.

Will stretching stop my legs being sore tomorrow?

No, and this is well established rather than uncertain. Cochrane's pooled review of stretching for post-exercise soreness found effects of about one to two points on a hundred-point scale, which is not a difference anyone notices. Stretch for the range and treat the soreness as something that passes on its own schedule.

Do I need to stretch my calves after every run?

You do not need to, and it will buy less than you expect. Pooled trials of static calf stretching found a gain of a few degrees of ankle dorsiflexion, which the review itself called of questionable clinical importance. If you do it, use both the straight-knee and bent-knee versions, since they load different parts of the calf.

Is it better to stretch while I am still warm?

It is a convenient time rather than a special one. What matters over weeks is total time spent in the position, and the reason after a run works well is that no hard effort follows it, so the small acute cost of long holds does not apply. Stretching cold at another time of day builds the same range, and your reading on the day will simply be lower.

Does Limber build a routine from the run I just did?
